Key takeaways
Sub 2 hour half marathon pace is 5:41 per km or 9:09 per mile, and the VDOT model links it to about a 26:04 5k or 54:07 10k
Four runs a week over 12 weeks is enough for most, with one threshold session, one long run up to 18 to 20 km and a lighter week every fourth week
The best pace strategy is even, about 28:26 per 5 km, starting a few seconds slower and saving any push for the last 3 km
Two hours is the most popular half marathon target, and it is very reachable: it needs 5:41 per km for 21.1 km. Most runners who miss it don't lack speed; they lack the endurance to hold that pace past 15 km, or they start too fast. This sub 2 hour half marathon training plan fixes both over 12 weeks. For the VO2max needed and the full set of equivalent paces, see the sub 2 half marathon goal page; this article is the plan.
Be clear about what is evidence and what is craft. Pacing and training intensity have real research behind them, but the week-by-week structure below is standard coaching practice, not a protocol tested in a trial.
What a sub 2 hour half marathon takes
In the Daniels and Gilbert VDOT model behind our VO2max running calculator, a 2:00:00 half corresponds to a VDOT of about 36.5. The same model links it to a 26:04 5k, a 54:07 10k and a 4:07:45 marathon. These are model estimates. If your 5k is already around 25 minutes, you probably have enough speed and the job is endurance. If it is 28 minutes, give yourself more than 12 weeks and build mileage first.
Half marathon pace sits a little slower than lactate threshold for most runners at this level, so threshold running is the single most useful session (lactate threshold training).
Sub 2 hour half marathon training paces
The paces below are model estimates for a runner already at sub 2 fitness. Use your current race times in the calculator if you are not there yet, and check effort with the heart rate zone calculator.
| Pace | Per km | Per mile | Used for |
|---|---|---|---|
| Easy | 6:35–7:14 | 10:35–11:38 | Most runs, long run |
| Half marathon (goal) | 5:41 | 9:09 | Race-pace segments |
| Threshold | 5:29 | 8:50 | Tempo runs, cruise intervals |
| Interval (VO2max) | 5:04 | 8:10 | 800 m to 1000 m reps |
| Repetition | 4:46 | 7:40 | 200 m reps, strides |
If 6:35 to 7:14 per km feels too slow for easy days, that is normal; see easy run pace.
Sub 2 hour half marathon training plan: 12 weeks
Four runs a week: one quality session, one shorter session or strides, one long run and one easy run. Warm up for 10 to 15 minutes before quality sessions and cool down for 10. "HMP" means goal half marathon pace (5:41 per km).
| Week | Quality day | Second run | Long run | Approx. km |
|---|---|---|---|---|
| 1 | 5 × 800 m at interval pace, 2 min jog | 30 min easy + strides | 10 km easy | 28 |
| 2 | 3 × 8 min threshold, 2 min jog | 35 min easy | 12 km easy | 32 |
| 3 | 6 × 800 m at interval pace | 35 min easy + strides | 13 km, last 3 km at HMP | 35 |
| 4 (lighter) | 20 min threshold | 30 min easy | 10 km easy | 28 |
| 5 | 4 × 1 km at threshold, 90 s jog | 40 min easy + strides | 14 km easy | 38 |
| 6 | 5 × 1000 m at interval pace | 40 min easy | 15 km, 5 km at HMP | 40 |
| 7 | 2 × 15 min threshold, 3 min jog | 40 min easy + strides | 16 km easy | 42 |
| 8 (lighter) | 10 km race or time trial | 30 min easy | 12 km easy | 32 |
| 9 | 3 × 2 km at threshold, 2 min jog | 45 min easy + strides | 17 km, 6 km at HMP | 45 |
| 10 | 3 × 3 km at HMP, 2 min jog | 45 min easy | 18 to 20 km easy | 46 |
| 11 (taper) | 2 × 3 km at HMP | 30 min easy + strides | 12 km, 4 km at HMP | 34 |
| 12 (race) | Tue: 4 × 1 km at HMP | 20 min easy + strides Thu | Race | 15 + race |
The 10 km test in week 8 tells you where you are: in the model, about 54 minutes or faster means 2:00 is on. Keep the easy days easy. Seiler's review found well-trained endurance athletes do about 80% of their sessions at low intensity (80/20 training). If the threshold sessions feel hard, slow them down; see our tempo run guide. Long-run pacing is in the long run pace guide.
If you can only run three days, drop the second run and keep the quality day and long run. For a beginner to advanced overview, see the general half marathon training plan.
Sub 2 hour half marathon pace km by km
Here are the checkpoints for an even 2:00:00 and for a 1:59:00 buffer, which covers the extra distance most runners cover by not running perfect tangents.
| Distance | Even 2:00:00 (5:41/km) | Buffer 1:59:00 (5:38/km) |
|---|---|---|
| 1 km | 5:41 | 5:38 |
| 5 km | 28:26 | 28:12 |
| 10 km | 56:53 | 56:24 |
| 15 km | 1:25:19 | 1:24:36 |
| 20 km | 1:53:45 | 1:52:49 |
| 21.1 km | 2:00:00 | 1:59:00 |
In miles, that is 9:09 per mile for 2:00 or 9:05 per mile for 1:59.
Sub 2 hour half marathon pace strategy
Abbiss and Laursen's review of pacing concluded that in events longer than about two minutes, performance tends to improve when pace is distributed evenly. In practice for a sub 2:
- Start controlled. Let the first kilometre be 5:45 to 5:50 while crowds thin out. Don't weave.
- Settle at 5:38 to 5:41 from 2 km to 15 km. Check your watch at each 5 km marker against the table, not every few seconds.
- Hold through 15 to 18 km. This is where races are lost. Focus on form and cadence (running cadence).
- Push only in the last 3 km, if you have it.
On hills, run by effort and let pace drift a few seconds, then return to target on the flat. If the day is hot, start 5 to 10 seconds per km slower; time banked early in the heat is usually paid back with interest later. For a long race, take a gel or sports drink around 40 to 60 minutes in, practised on long runs first.
The taper
Bosquet's meta-analysis of tapering found the best gains from cutting volume by 41–60% over about two weeks while keeping intensity. Weeks 11 and 12 above follow that pattern. More in tapering before a race.
Safety: this is general information, not medical advice. Build mileage gradually, and see a doctor before starting hard training if you have a heart condition, chest pain, dizziness or are returning after a long break.
Frequently asked questions
What is a good sub 2 hour half marathon training plan?
Twelve weeks of four runs a week works for most runners who can already run 10 km. Include one threshold or interval session, one long run that builds to 18 to 20 km, two easy runs and a lighter week every fourth week, then taper over the last 10 days.
What is sub 2 hour half marathon pace per km?
5:41 per km, which gives about 1:59:59. Aiming for 5:38 per km (1:59:00) covers GPS drift and running wide on bends.
What is the best pace strategy for a sub 2 hour half marathon?
Run even splits of about 28:26 per 5 km. Start a few seconds per km slower in the first kilometre or two, settle at 5:38 to 5:41, and only push in the last 3 km if you feel good.
How fast do I need to run a 5k to break 2 hours in the half marathon?
In the VDOT model a 2:00 half matches a 26:04 5k or a 54:07 10k. If your recent 5k is around 25 minutes you have the speed, and the plan is about building the endurance to hold it.
